First Breath — 5km in nine weeks
This is not about running fast. How to keep running without stopping. There is one key — don't run the whole way from the start; We mix in walking. Three times a week, 20–30 minutes a session, is enough.

The nine-week table assumes you cannot run ten minutes. If you already run a bit, you may skip the early weeks. We measure where you are first.

Why mix in walking
Devised by Josh Clark in 1996 and adopted officially by the UK's NHS in 2010. For nearly thirty years, millions have started from this table.
Most beginner injuries come from running the whole way without walking until form breaks. The walking stretches are not recovery but Part of the planit is.
What to remember The table cuts the walking for you. Don't bring it forward yourself.
The table is not distance but his how it is built. That is why anyone who does it gets to the end.
Standard While running A pace at which you can say a short sentenceis the right pace. If you can't speak, it's too fast. If you can sing, it's too slow.
Three times a week, never two days in a row. The body is built while it recovers.

Before every session Walk 5 min, behind Walk 5 minis added on. It is not counted in the table's time.
Total time With warm-up and cool-down, a session is 30–40 minutes.

A nine-week plan · 3 times a week
Each week Three times and move on to the next week. If a week is too much, repeat it once. Falling behind beats quitting. Add five minutes' walking either side.

Just keep this rule
- Never run two days in a row. Three times a week, every other day. The body is built while resting, not while running.
- If a week is too much, repeat that week. Nine weeks is a norm, not a minimum. Take twelve and 5km is still 5km.
- If your knees or shins hurt, walk that whole session. Not resting — walking. The habit stays, only the load comes off. If it hurts more than two days, push the table back a week.
- On rainy or heavily polluted days, walk indoors or march in place for the same length of time. That day's goal is not distance but Not skippingit is.
- Take just one pair of shoes. No watch, no app, no heart-rate monitor for now. The table and a clock will get you through nine weeks.
If you finished the nine weeks
Next is the full nine weeks of 〈First Breath〉 — the plan with a weekly check-in added. Then ten weeks of 〈Deep Breath〉 takes 5km to 10km, and pace is dealt with for the first time. You also learn to set heart-rate zones, arranged so the talk test can stand in if you have no equipment.
